How to Meditate: A Complete First Session

No theory in this one. Just sit down and do it, step by step. If you’ve read about Tranquil Mind but haven’t actually tried it yet, this is the walkthrough — everything you need for one complete session, start to finish.

Before You Start

You need: a chair, about 20 minutes, and a space quiet enough to close your eyes without someone tripping over you. That’s it. No cushion required, no special posture, no app.

Step 1: Sit Down

A regular chair is completely fine. Feet on the floor, hands resting in your lap, back reasonably upright but not rigid. Close your eyes.

Step 2: The Four Smiles

Take about thirty seconds. Smile with your lips — just a soft upturn. Smile with your eyes — let them soften. Smile with your mind — let your thoughts go light and easy. Smile with your heart — feel a little warmth gather in your chest. Don’t force any of it. You’re just opening the door.

Step 3: Generate Loving-Kindness for Yourself

This is your object of meditation — not the breath, not a mantra. Just a warm, caring feeling, directed at yourself first. Silently: May I be happy. May I be peaceful. May I be well. Let the warmth in your chest be the thing you rest your attention on.

Step 4: Bring In Your Spiritual Friend (Optional)

If you’ve already chosen your Spiritual Friend, bring them to mind here and extend the same warmth toward them: May you be happy. May you be peaceful. May you be free from suffering. If you haven’t picked one yet, that’s fine — just stay with the feeling toward yourself for this first session.

Step 5: When Your Mind Wanders

It will. Probably soon. That’s not a failure — it’s the practice. Use the 6Rs: Recognize you’ve drifted, Release the distraction, Relax any tension it left behind, Re-smile, Return to the warmth, Repeat whenever needed. If you do this thirty times in one session, you didn’t have a bad session — you did thirty reps.

Step 6: Ending the Session

When your 20 minutes are up (a phone timer is fine), take a moment before you open your eyes. Notice how you feel. Don’t rush straight back into your day.

What You Might Feel

Some sessions feel calm and easy. Others feel like your mind won’t stop moving. Both are normal, and neither means you’re doing it wrong. The only thing that matters is whether you kept coming back to the warmth, gently, using the 6Rs.

Keep Going
